Your First Month at the Gym: A Week-by-Week Plan for Beginners

Coach talking a member through technique on the gym floor at Fitnation Gym

Your first month in the gym should build a habit, not wear you out. Train three days a week on full-body sessions, learn five basic movements with light weights in week one, add weight slowly from week two, and measure your progress at the end of week four instead of chasing the scale every day.

This is a simple starting plan for beginners at Fitnation Gym, DHA Phase 5, Lahore. It works in any well-equipped gym, and it suits people with office jobs because it needs only three sessions of about an hour a week.

Before you start: when will you train?

Pick three fixed days with at least one rest day between them, such as Monday, Wednesday and Friday, and choose a time you can keep every week. Treat it like a meeting you can’t move.

Fitnation Gym is open Monday to Saturday from 7 AM to 11 PM and is closed on Sunday. Ladies-only hours run Monday to Saturday from 9 AM to 2 PM, so men can train from 7 AM to 9 AM or from 2 PM to 11 PM. All timings are on our gym timings page.

Take a baseline on day one. A body composition test at Fitnation Gym costs PKR 500, and repeating it at the end of the month shows you what has changed underneath the number on the scale.

What does a beginner session look like?

Every session this month uses the same structure: a 5 to 10 minute warm-up on a treadmill, elliptical or bike, then these five exercises, then a few minutes of easy stretching.

MovementBeginner optionSets and reps
SquatGoblet squat with a dumbbell, or leg press3 sets of 10
HingeRomanian deadlift with dumbbells3 sets of 10
PushDumbbell bench press, or push-ups3 sets of 10
PullLat pulldown, or seated cable row3 sets of 10
CorePlank3 holds of 20 to 30 seconds

Rest about 90 seconds between sets. Choose a weight you could lift for two or three more reps than the plan asks for. If you can’t keep good form, the weight is too heavy.

Week 1: How do you learn the movements?

Week one is for learning, not for working hard. Use light weights, or just your body weight, and do only 2 sets of each exercise. Move slowly and pay attention to how each movement should feel.

Ask a coach to check your form on the squat and the Romanian deadlift in particular. Small fixes now, like where your weight sits in your feet or how you keep your back flat, save you weeks of bad habits later.

Some muscle soreness a day or two after your first sessions is normal. Sharp pain is not. Stop the exercise and ask a coach.

Week 2: How do you build the habit?

Move up to the full 3 sets. The goal this week is simple: make all three sessions. Consistency in the first month matters more than anything you lift.

Start a training log in a notebook or on your phone. Write down the exercise, the weight and the reps for every set. Without it you will be guessing next week.

Week 3: When should you add weight?

When you can do all 3 sets of 10 with good form and a couple of reps to spare, add the smallest step of weight available next session. For dumbbells that usually means the next pair up; on machines, one plate or pin.

Add weight to one or two exercises at a time, not all five at once. If your form slips, go back to the previous weight for another week. That is still progress.

Week 4: How do you measure progress?

Compare your training log from week one with this week. If you have trained consistently, you will probably be lifting more than you did in week one, because you have learned the movements and your body has started to adapt.

Repeat your body composition test and compare it with day one. Take the same two photos in the same light. Together, these tell you far more than a daily weigh-in, which moves up and down with water and food.

Then decide on month two. You can keep the same exercises and keep adding weight, or ask a coach to write you a new plan built around your goal.

What should you eat and drink in the first month?

Don’t overhaul your diet in week one. Start with two changes: include a protein food at every meal (eggs, daal, chicken, yogurt or fish, for example), and drink water through the day, especially in Lahore’s hot months. Bring a water bottle to every session.

If you want a plan built around your goal and your routine, Fitnation Gym offers a full diet plan for PKR 5,000 a month. Prices for everything are on our membership prices page.

Should you get a personal trainer in your first month?

You don’t need one to follow this plan, but a coach makes the first month safer and faster. They check your form, choose the right weights for you, and adjust the plan when something doesn’t suit your body.

At Fitnation Gym, personal training is billed monthly on top of your membership: PKR 15,000 a month for Personal Training, or PKR 20,000 for Senior Personal Training with Senior Coach Abdul Rehman. Your coach sets the number and schedule of sessions with you directly. Read about the coaches and their certifications on our coaches page, or see how personal training works.
